Sciatica Mobility Drills

Sciatica can cause pain, tingling, numbness, or weakness that radiates from the low back into the buttock and leg. While treatment depends on the underlying cause, gentle mobility exercises can often help reduce stiffness, improve movement, and decrease nerve irritation.

1. Sciatic Nerve Glide (Nerve Flossing)

This exercise helps improve the mobility of the sciatic nerve without aggressively stretching it.

How to perform:

  1. Sit tall in a chair.
  2. Straighten the affected leg while pulling your toes toward you.
  3. At the same time, look upward.
  4. Return to the starting position while looking down.

Perform: 10–15 repetitions, 1–2 sets.

2. Cat-Camel Mobility

Improves spinal mobility and reduces stiffness.

How to perform:

  1. Begin on hands and knees.
  2. Slowly round your back toward the ceiling.
  3. Then gently arch your back.
  4. Move through a comfortable range.

Perform: 10–15 repetitions.

3. Pelvic Tilts

Promotes low back and pelvic mobility.

How to perform:

  1. Lie on your back with knees bent.
  2. Flatten your lower back into the floor.
  3. Then relax and return to neutral.

Perform: 15–20 repetitions.

4. Knee-to-Chest Stretch

Helps reduce tension in the lower back and hips.

How to perform:

  1. Lie on your back.
  2. Pull one knee toward your chest.
  3. Hold for 20–30 seconds.
  4. Repeat on the other side.

Perform: 2–3 times per side.

5. Piriformis Stretch

Helpful when the piriformis muscle contributes to sciatic nerve irritation.

How to perform:

  1. Lie on your back.
  2. Cross one ankle over the opposite knee.
  3. Pull the uncrossed leg toward your chest.
  4. Hold a gentle stretch.

Perform: Hold 20–30 seconds, repeat 2–3 times.

6. Lower Trunk Rotations

Improves rotational mobility of the lumbar spine.

How to perform:

  1. Lie on your back with knees bent.
  2. Slowly move both knees side to side.
  3. Keep movements gentle and controlled.

Perform: 10–15 repetitions each direction.

7. Child’s Pose Rock-Back

Can help open the low back and hips.

How to perform:

  1. Start on hands and knees.
  2. Slowly sit your hips back toward your heels.
  3. Return to the starting position.

Perform: 10–15 repetitions.

8. Hip Flexor Mobility Stretch

Tight hip flexors can increase stress on the lower back.

How to perform:

  1. Assume a half-kneeling position.
  2. Gently shift your hips forward.
  3. Keep your torso upright.

Perform: Hold 20–30 seconds, repeat 2–3 times per side.

Important Tips

  • Mild stretching discomfort is acceptable; sharp, shooting, or worsening leg pain is not.
  • Move slowly and avoid bouncing.
  • Consistency is more important than intensity.
  • If symptoms worsen, stop the exercise and consult a healthcare professional.

  1. Cat-Camel – 1 minute
  2. Pelvic Tilts – 1 minute
  3. Sciatic Nerve Glides – 1 minute
  4. Piriformis Stretch – 1 minute
  5. Lower Trunk Rotations – 1 minute
