The elbow depends on the muscles of the forearm, wrist, and upper arm for stability and movement. If you have elbow stiffness or conditions like tennis elbow or golfer’s elbow, a combination of stretching and strengthening exercises can improve mobility, reduce pain, and decrease the risk of recurrence.

1. Wrist Extensor Stretch

Targets: Forearm extensor muscles (often involved in tennis elbow)

  • Extend your arm straight with your palm facing down.
  • Use your other hand to gently bend your wrist downward.
  • Hold for 20–30 seconds.
  • Repeat 2–3 times on each side.

Best for: Tennis elbow and forearm tightness.


2. Wrist Flexor Stretch

Targets: Forearm flexor muscles (often involved in golfer’s elbow)

  • Extend your arm with your palm facing up.
  • Gently pull your fingers back toward the floor.
  • Hold for 20–30 seconds.
  • Repeat 2–3 times.

Best for: Golfer’s elbow and gripping-related discomfort.


3. Eccentric Wrist Extensions

Targets: Wrist extensor tendons

  • Hold a light dumbbell (1–5 lbs).
  • Use your opposite hand to lift your wrist into extension.
  • Slowly lower the weight over 3–5 seconds.
  • Perform 2–3 sets of 10–15 reps.

Why it helps: Eccentric strengthening has good evidence for improving many tendon-related conditions, including lateral elbow tendinopathy.


4. Wrist Curls

Targets: Forearm flexors

  • Rest your forearm on a table with your palm facing up.

5. Pronation and Supination

Targets: Rotational muscles of the forearm

  • Hold a hammer or light dumbbell vertically.
  • Slowly rotate your palm up and then down.

Excellent for improving forearm strength and elbow stability.


6. Resistance Band Wrist Extensions

  • Anchor a resistance band.
  • Extend your wrist against the band’s resistance.
  • Return slowly.

7. Grip Strengthening

Targets: Hand and forearm muscles

  • Squeeze a soft therapy ball or hand exerciser.
  • Hold for 5 seconds.
  • Repeat 10–15 times.

Avoid overdoing grip exercises if they increase tendon pain.


8. Median Nerve Glide

Targets: Nerve mobility through the arm

  • Extend your arm out to the side.
  • Slowly extend your wrist and fingers while gently moving your head away.
  • Return to the starting position.

Perform 5–10 slow repetitions.

These should feel like a gentle stretch, not reproduce sharp pain or numbness.

  2. Wrist Flexor Stretch – 30 sec × 2
